In our recent studio session, we decided to push the boundaries of efficiency and versatility by creating not one, but two completely distinct workouts using the exact same six foundational exercises! This approach highlights how a well-chosen set of movements can be manipulated to achieve different fitness goals, whether you’re looking for strength, endurance, or a metabolic boost. These two workouts offer contrasting styles: one is a progressive waterfall circuit, and the other is an intense AMRAP (As Many Rounds As Possible) challenge. Both are designed to be incredibly effective, engaging your entire body, and leaving you feeling powerfully accomplished.

The Total Body Waterfall Circuit: Build Strength and Endurance

Our Waterfall Circuit is designed to challenge your muscles with a descending rep scheme, pushing your endurance and strength in a unique way. The goal is to complete the prescribed number of reps for each exercise, moving directly from one to the next with minimal rest. This continuous movement keeps your heart rate elevated and maximizes your time under tension, leading to significant strength and conditioning gains. This style of training is excellent for progressively overloading your muscles without necessarily increasing the weight, making it perfect for a home dumbbell workout.

Instructions: Complete the number of reps listed next to each exercise, moving directly from one exercise to the next without pausing. After completing all six exercises, take a 30-60 second break to recover, then repeat the entire circuit for a total of 3 sets. Focus on maintaining proper form throughout each movement to maximize effectiveness and prevent injury.

Equipment: You’ll only need one medium to heavy dumbbell for this entire routine. Choose a weight that challenges you by the final reps but allows you to maintain good form. If you’re unsure, start lighter and increase as you get stronger.

  • 30 Lateral Lunge + Swing: A fantastic exercise for your glutes, hamstrings, inner thighs, and core. The lateral lunge builds lower body strength and flexibility, while the swing adds a powerful, dynamic element.

    Form Tip: Keep your chest up and hips back in the lunge, ensuring your knee tracks over your ankle. Control the swing using your glutes and hamstrings, not just your arms.
  • 25 Sumo Squat + Curl: This compound movement is a powerful combination for your quads, glutes, inner thighs (from the wide stance sumo squat), and biceps (from the dumbbell curl).

    Form Tip: Adopt a wide stance with toes pointed slightly out. Squat deep, keeping your back straight and chest lifted. Perform the bicep curl either at the bottom of the squat or as you stand up.
  • 20 Split Jumps + Oblique Twist: A challenging move that boosts cardio endurance, strengthens your legs and glutes, and engages your core, especially your obliques.

    Form Tip: Maintain balance throughout the split jump, landing softly. Initiate the oblique twist from your core, keeping your hips relatively stable.
  • 15 Single Leg/Arm Bent Over Row {right + left leg}: This unilateral exercise is excellent for building back strength, improving core stability, and challenging your balance. You’ll work one side of your body at a time.

    Form Tip: Keep a flat back, engage your core, and let the dumbbell hang. Pull the dumbbell towards your hip, squeezing your shoulder blade, then slowly lower it. Perform 15 reps on one side, then switch.
  • 10 Single Leg Squat + Crunch {right + left leg}: A complex move that tests your balance, strengthens your legs and glutes, and engages your core for the crunch. It’s a true full-body finisher.

    Form Tip: Focus on stability and controlled movement. As you perform the single-leg squat, use your core to bring your knee towards your chest for the crunch. Complete 10 reps on one side, then switch.
