Choose a weight that allows you to complete the prescribed repetitions with good form, but still feels challenging by the last few reps.

Warm-Up: A proper warm-up is essential to prepare your body for the intense workout ahead, preventing injury and optimizing performance. Dedicate 5-10 minutes to light cardio and dynamic stretching. Begin with a brisk walk or light jog to elevate your heart rate and increase blood flow to your muscles. 15 Sumo Squat + Calf Raise

This exercise expertly combines the glute-targeting benefits of a sumo squat with the calf-strengthening power of a calf raise, providing a compound movement that works multiple lower body muscles simultaneously. It’s excellent for sculpting your inner thighs, glutes, and calves.

  1. Begin by positioning your feet wider than hip-width apart, with your heels turned slightly inward and your toes pointed outward at approximately a 45-degree angle. This wide stance is characteristic of the sumo squat and effectively targets the inner thighs and glutes.
  2. Hold two medium-weight dumbbells in front of your body, either with palms facing each other or clasped together at your chest if using a single heavier dumbbell. Engage your core, lift your chest, and keep your gaze forward.
  3. Initiate the squat by pushing your hips back and bending your knees, as if sitting into an imaginary chair. Descend until your thighs are parallel to the floor, ensuring your weight remains primarily in your heels and your chest stays lifted. Feel the stretch in your inner thighs and the engagement in your glutes.
  4. From the bottom of the squat, powerfully press through your heels to return to a standing position. As you stand, consciously squeeze your glutes and hamstrings, feeling the inner thighs work to bring your legs together.
  5. Immediately transition into a calf raise at the top of the movement: lift onto the balls of your feet, pushing through your toes and contracting your calf muscles fully. Hold for a brief second.
  6. Lower your heels back to the ground with control, then seamlessly transition into the next sumo squat. This continuous motion maximizes muscle time under tension.
  7. Repeat this full, fluid motion for the prescribed number of repetitions, maintaining control and proper form throughout.

20 Sumo Prayer Jumps

Elevate your heart rate and ignite your glutes with this dynamic plyometric exercise. The Sumo Prayer Jump builds explosive power in your lower body, particularly targeting the glutes and inner thighs, while also challenging your cardiovascular endurance. It’s a fantastic way to add intensity to your workout.

  1. Adopt the same wide sumo squat stance as before: feet significantly wider than hip-width, heels in, and toes out. Ensure you feel stable and balanced in this position.
  2. Press your hands together firmly in front of your chest in a “prayer” position. This helps with balance and encourages an upright torso.
  3. Initiate a deep sumo squat, shifting your weight into your heels and pressing your hips down and back. Maintain a lifted chest and a straight back, going as low as you can comfortably while maintaining form.
  4. From the deepest point of your squat, explode upwards with maximum power, propelling yourself straight into the air. Drive through the balls of your feet and push off the ground, extending your entire body. Aim for height, not distance.
  5. Land softly back into a squat position, absorbing the impact through your knees and hips. This controlled landing is crucial for joint health and prepares you for the next repetition. That completes one powerful rep.
  6. Immediately spring back up for the next jump, maintaining a rapid and controlled rhythm for the listed number of repetitions. Focus on the explosive contraction of your glutes and quads with each jump.

15 Single Leg Bulgarian Lunges (on each side)

The Bulgarian Lunge is a superior exercise for unilateral lower body strength, profoundly targeting each glute and hamstring individually. It demands balance, stability, and promotes impressive muscle development, addressing any strength imbalances between your legs.

  1. Stand approximately two to three feet in front of a stable chair or bench, facing away from it. With a 90-degree bend in your knee, carefully place the top of your right foot (or left, depending on which leg you start with) onto the bench behind you. Your standing front foot should be far enough forward that your knee doesn’t go past your toes when you lunge.
  2. Hold your hands comfortably at your sides, perhaps with dumbbells if you’re adding resistance, or interlace them in front of your chest for balance. Keep your core tight and maintain an upright posture.
  3. Lower your body by bending your standing front knee and allowing your rear knee to descend towards the floor. Continue lowering until your front thigh is roughly parallel to the floor and your rear knee nearly touches the ground. Keep your torso straight and avoid leaning too far forward.
  4. Concentrating on your standing left foot (or the working leg), powerfully push through your heel to drive yourself back up to the starting lunge position. Focus on squeezing the glute of the working leg as you ascend.
  5. Complete all desired repetitions on one leg before smoothly switching to the other leg. This ensures maximum fatigue and engagement for each side.

10 Plyo Lunges (on each side)

Plyo Lunges are a fantastic plyometric exercise to build explosive power, improve agility, and deeply engage your glutes and quads. They are excellent for increasing athletic performance and adding a high-intensity element to your lower body routine.

  1. Begin in a standard lunge stance with your left foot forward and both feet pointing straight ahead. Lunge down deeply, allowing your front knee to bend to about 90 degrees. Your torso should lean slightly forward, but ensure your spine remains straight and not rounded.
  2. From this deep lunge position, powerfully exhale and explode upwards, driving through both feet. Swing your arms overhead for momentum, extending your entire body into a jump. Aim for maximum height and a strong, controlled ascent.
  3. As you descend, land gently and softly back into the same lunge position you started in, absorbing the impact through your bent knees and hips. This controlled landing is key to preventing injury and preparing for the next explosive jump.
  4. Without pausing, immediately repeat the jump as fast and explosively as you can for the desired number of repetitions. Focus on the continuous power output from your glutes and legs.
  5. Once you have completed all repetitions on one leg, switch your stance so the opposite leg is forward and perform the same number of reps. Alternatively, you can alternate legs with each jump if you prefer a different challenge, ensuring you clearly delineate reps for each side.

15 Lying Down Hamstring Curls

Target your hamstrings effectively with this isolation exercise, which is excellent for strengthening the back of your thighs and contributing to a well-rounded lower body. Using a dumbbell adds resistance to deepen the contraction.

  1. Lie face down on your stomach on a mat or comfortable surface. Extend your legs fully, keeping your feet zipped together so they are touching.
  2. Carefully place a medium-weight dumbbell between your feet. Squeeze your feet together firmly to secure the dumbbell in place. Ensure it feels stable and won’t slip during the exercise.
  3. Keeping your hips pressed into the floor, slowly and with control, raise your heels towards your glutes. Focus on contracting your hamstrings strongly as you curl your legs upwards. Aim to bring your heels as close to your glutes as possible.
  4. Pause briefly at the peak of the contraction, truly squeezing your hamstrings.
  5. Then, slowly and deliberately lower your feet back down to the starting position, resisting gravity. Do not let the dumbbell simply drop; control the eccentric phase of the movement.
  6. Repeat this controlled raising and lowering motion for the prescribed number of repetitions, ensuring consistent tension on your hamstrings throughout.

20 Turkish Rollups

The Turkish Rollup is a dynamic, full-body movement that builds core strength, coordination, and explosive power, particularly engaging your glutes and abdominal muscles during the powerful transition from floor to standing. It’s an unusual but highly effective addition for overall athleticism.

  1. Begin by standing tall with your feet hip-width apart and your arms extended straight overhead, fingers pointed towards the ceiling.
  2. In a controlled, fluid motion, begin to bend your knees and lower your body all the way down to the floor. This is not a drop; try to control the descent by engaging your core and glutes, eventually landing softly on your tush.
  3. Once seated, continue to roll onto your back. As you roll, draw your knees towards your face, bringing your feet close to your glutes, ready for the explosive push-off.
  4. From this supine position, use the momentum of kicking your legs forward to help propel your torso upwards. Simultaneously engage your core to perform a powerful sit-up motion, moving from lying to a seated position.
  5. As you gain momentum and transition to your feet, rise to a standing position. Immediately follow this with an explosive jump straight up into the air, getting as much height as you can. Extend your arms upwards as you jump for added propulsion.
  6. Throughout the entire rollup and rise, remember to keep your elbows bent and your palms off the floor. This encourages the use of your powerful core muscles to help you get up, rather than relying on your hands for assistance, thereby maximizing abdominal engagement.
  7. Land softly and prepare for the next repetition. This is a complex movement, so focus on smooth transitions.

10 Chair or Bench Step-up + Reverse Lunge (on each side)

This compound exercise is excellent for building glute strength, quad power, and balance. By combining a step-up with a reverse lunge, you engage your lower body muscles through a greater range of motion, providing a potent stimulus for growth and stability.

  1. Position yourself in front of a sturdy step or box that is roughly mid-shin height. This elevation is key to achieving a deep range of motion in both the step-up and the reverse lunge components.
  2. Hold a dumbbell in each hand, letting your arms hang naturally at your sides. Maintain a strong, upright posture and engage your core.
  3. Step onto the box with your left foot, driving through your heel to stand up fully on the box. As you step up, bring your right leg up and immediately step back off the box with your right leg.
  4. As your right foot lands on the ground behind you, immediately sink into a controlled reverse lunge. Lower your body until your front (left) thigh is parallel to the floor and your right knee nearly touches the ground. Ensure you maintain balance and avoid wobbling throughout the movement.
  5. From the bottom of the reverse lunge, powerfully push through your front (left) heel to drive yourself back up to the starting position on the ground, ready to step back onto the box. Focus on engaging your left glute and hamstring during the ascent.
  6. Perform all prescribed repetitions on your left leg as the primary working leg before switching. In the second set of this exercise, switch legs and perform all repetitions with your right leg as the primary working leg.

20 Chair Jumps

Chair Jumps are an exciting plyometric exercise that builds explosive power in your glutes, quads, and hamstrings, while also challenging your coordination and agility. They are a great way to improve vertical jump height and overall lower body power.

  1. Stand in a neutral position, facing a sturdy chair or bench. Ensure the chair is stable and won’t slide or tip when you jump onto it. Position yourself an appropriate distance away, usually about a foot or two, to allow for a comfortable jump.
  2. Slightly squat down, hinging at your hips and bending your knees, loading your lower body for the explosion.
  3. From this coiled position, explode upwards, driving through your feet and propelling yourself onto the chair. Simultaneously swing your arms upwards and forward to generate additional momentum and help propel your body forward and up.
  4. Land softly and lightly on both feet on top of the chair, absorbing the impact through your knees and hips. Aim for a quiet landing to indicate control and proper form.
  5. Without pausing, immediately jump back down to the ground, again landing softly and controlled, typically in a slight squat position to absorb the impact.
  6. Repeat this dynamic sequence for the desired number of repetitions, maintaining a fluid, explosive rhythm while prioritizing soft landings. Focus on the powerful contraction of your glutes and quads.

Bonus Burnout – AMRAP Dumbbell Rocket Squats

Finish your workout strong with this “As Many Rounds As Possible” (AMRAP) burnout. Dumbbell Rocket Squats are an intense plyometric exercise that will completely fatigue your glutes, quads, and hamstrings, ensuring maximum muscle activation and a powerful end to your session. Get ready to push your limits for one full minute!

  1. Begin by standing with your feet hip-width distance apart, holding two light to medium dumbbells at your sides or with one dumbbell held at your chest.
  2. As you inhale, lower down into a deep squat, keeping the weight in your heels and ensuring your chest remains lifted and your back flat. Go as low as you can comfortably while maintaining proper form.
  3. On the exhale, powerfully explode upwards, jumping straight into the air. Drive through your heels and glutes, extending your entire body. Keep your chest up and your back flat throughout the jump.
  4. Land softly back down into a squat position, immediately absorbing the impact through your knees and hips, preparing for the next explosive jump.
  5. Repeat this continuous, explosive squat and jump motion for a full minute, aiming to complete “As Many Reps As Possible” (AMRAP) with good form. Push your pace and truly burn out those lower body muscles.

Cool Down: Essential Post-Workout Stretching

After such an intense lower body workout, a proper cool-down is crucial for promoting flexibility, reducing muscle soreness, and aiding recovery. Dedicate 5-10 minutes to static stretching, holding each stretch for 20-30 seconds. Focus on the major muscle groups you just worked:

  • Quad Stretch: Stand tall, grab one ankle and pull your heel towards your glute, feeling the stretch in the front of your thigh.
  • Hamstring Stretch: Sit on the floor with one leg extended, reach for your toes, keeping your back straight. Alternatively, stand and gently hinge at your hips, reaching towards your toes.
  • Glute Stretch (Figure-Four): Lie on your back, cross one ankle over the opposite knee, and gently pull the bottom knee towards your chest.
  • Inner Thigh (Adductor) Stretch: Sit with the soles of your feet together, knees out, and gently press your knees towards the floor.
  • Calf Stretch: Stand facing a wall, place hands on the wall, step one foot back, keeping the heel down and feeling the stretch in your calf.

Breathe deeply during each stretch, allowing your muscles to relax and lengthen. This helps to improve flexibility and prepare your body for its next challenge.
